Does Listening to Music Actually Help You Fall Asleep?

Short answer: yes for how sleep feels, much less clearly for what sleep measures. The best available synthesis — a Cochrane review of thirteen randomised trials — found that listening to music improved self-reported sleep quality by a substantial margin. But the trials could not blind participants, objective measurements have generally failed to move, and there is a specific mechanism by which bedtime music makes sleep worse for some people. The fair reading is that music is a low-cost, low-risk addition to a wind-down routine with real subjective benefits and a genuine open question underneath them.

What did the Cochrane review actually find?

Jespersen and colleagues included thirteen studies comprising 1,007 participants, eight of them new to the 2022 update. Pooling ten studies with 708 participants, they found improved sleep quality on the Pittsburgh Sleep Quality Index in music groups compared with no intervention or treatment as usual, with a mean difference of −2.79 points (95% confidence interval −3.86 to −1.72). The PSQI runs from 0 to 21 with higher scores meaning worse sleep, so this is a movement in the right direction of roughly one standard deviation.

Moderate certainty is a meaningful rating. It is not the highest tier, but it means the reviewers judged the effect reasonably likely to be real rather than an artefact. For a free intervention with no side effects, that is a decent showing.

So why the caution?

Because of what the reviewers said about the limitations. The trials could not blind participants — you know whether music is playing — and blinding of researchers and outcome assessors was inconsistent. The reviewers explicitly called for more objective measurement, noting that outcomes like polysomnography and actigraphy are less vulnerable to detection bias and would reduce the impact of any placebo effect.

That matters because when studies in this area have included objective sleep measures, the effects have generally not reached significance, even where subjective ratings moved clearly. Two readings are available. One is that music genuinely changes the experience of sleep — how restorative it feels, how anxious the run-up is — without changing sleep architecture much. The other is that some of the subjective effect is expectation. Both are plausible and the current evidence does not separate them.

This is not a reason to dismiss the finding. How sleep feels is a legitimate outcome and it is what most people are actually complaining about. But it does mean the honest claim is narrower than “music improves your sleep”.

How might music help?

The most plausible route is arousal reduction. Getting to sleep requires cognitive and physiological arousal to fall, and for many people the obstacle is a mind that will not quieten. Music occupies attention with something structured and undemanding, which can displace the rumination that keeps arousal elevated — the same broad logic as counting sheep or reading before bed.

A second route is masking. If your environment is noisy and unpredictable, a continuous audio layer smooths the peaks that would otherwise cause arousals. This overlaps with the case for white noise, though music is more engaging and therefore a less clean masker.

A third is routine. Anything you do reliably before bed becomes a cue, and cues do real work in sleep. That is behavioural rather than acoustic, and it is one reason the choice of music may matter less than the consistency of the habit.

The way music can make sleep worse

Bedtime listening is associated with involuntary musical imagery during the night. Scullin, Gao and Fillmore ran two studies on this. In a survey of 199 adults, people who listened to music frequently reported more persistent night-time earworms, and those earworms were associated with worse sleep quality. In a laboratory experiment with 50 participants and polysomnography, inducing earworms with familiar pop songs before bed worsened measured sleep.

The counterintuitive detail is the useful one. The researchers randomly assigned participants to hear either the original lyrical versions or de-lyricised instrumental versions of the same songs. The intuitive prediction is that instrumental music would be gentler. Instead, the instrumental condition produced more night-time earworms and worse polysomnography-measured sleep. Roughly a quarter of participants woke with a song playing in their head, hours after the last note.

This does not overturn the Cochrane result — different question, different design — but it is a real mechanism by which the intervention can misfire, and it is specific enough to act on. We go through it in more detail in why you get a song stuck in your head at bedtime.

What music won’t do

It will not treat insomnia disorder. The Cochrane reviewers were comparing music against no treatment or usual care, not against cognitive behavioural therapy for insomnia, which remains the first-line approach with the strongest evidence. If you have been sleeping badly for three months or more, several nights a week, with daytime consequences, that is the conversation to have with a clinician.

It also will not fix a sleep problem with a physical cause. Persistent loud snoring, witnessed breathing pauses, waking unrefreshed no matter how long you were in bed, or an uncomfortable urge to move your legs in the evening all point elsewhere and deserve assessment rather than a better playlist.

If you want to try it

Use a timer. Leaving music running all night gives it more opportunity to seed an earworm and more opportunity to cause an arousal when a track changes character. Thirty to forty-five minutes covers the window that matters.

Favour unfamiliar, slow, low-variation material over songs you know well. The Scullin work suggests familiarity and catchiness are the ingredients of the failure mode, and the trials in the Cochrane review typically used sedative music selected for steady tempo and low dynamic range rather than personal favourites.

Give it a couple of weeks and pay attention to whether you are waking with music in your head. That is the specific warning sign that the intervention is working against you, and it is easy to miss if you are only tracking how long you slept.

Is it bad to fall asleep with music playing all night?

No trial has shown harm, but there are two reasons to prefer a timer: continuous audio gives more opportunity for a track change to cause an arousal, and overnight exposure is associated with the earworms that track with worse measured sleep. Does the type of music matter?

The trials generally used slow, steady, low-variation music rather than whatever people liked. The experimental earworm work suggests familiar, catchy songs are the riskiest choice, and that instrumental versions are not automatically safer.

Is music better than white noise?

They have not been compared head to head in a way that settles it. White noise is the cleaner masker because it carries no structure to follow; music is more engaging, which helps if your problem is rumination and hurts if your problem is stimulation.

Why do I feel like I slept better with music but my tracker disagrees?

That gap is the central finding of this literature in miniature. Subjective ratings move more reliably than objective measures. It is also worth knowing that consumer trackers have meaningful error margins of their own.

Can music help me get back to sleep after waking in the night?

It is a reasonable thing to try, though it has been studied much less than use at bedtime. The general principle for middle-of-the-night waking is to avoid anything that raises arousal or invites clock-watching.

Music makes sleep feel better, fairly reliably, according to the best synthesis available. Whether it makes sleep be better is genuinely unresolved, because the studies cannot blind participants and the objective measures have stayed stubbornly quiet. Use a timer, pick something unfamiliar and unremarkable, and notice whether you are waking with a tune in your head.
